Hey! In Week 1, we established the groundwork; now, in Week 2, we will expand upon it. We’ll also explore how to be more intentional with your intake for fat loss, IF that is one of your goals.

Keep in Mind: Stay aligned with the Week 1 guidelines while incorporating these new Week 2 strategies. Each week, we will introduce fresh actions while keeping focus on the actions from prior week.

Mindset and Routine Hack: Motivation vs. Rituals and Habits

Motivation is fleeting, like a spark. Instead of relying on it, develop systems, habits, and rituals that support a healthier lifestyle. Consistency is more important than perfection.

  • Rituals and Routine: Figure out the routine you are most likely to stick to, and do not mess with it. If morning workouts suit you, do not deviate by “trying” other times, just stick to morning, as trends show it works best. If you tend to skip breakfast and overeat later, adjust by having a protein-rich meal early on. Learn from your past mistakes, and keep it simple. Prepare for success by laying out workout clothes, scheduling workouts, batch cooking protein, and setting phone alarms. Embrace routine by recognizing and shaping your patterns.

 

  • Intention: Avoid drifting through the day. Center yourself with intention. Plan your daily habits in a journal or notes app. Create a list of tasks: walk, workout, eat protein, and hold yourself accountable. Focus on your objectives. This is the practice that creates the habit. Choose each day to be intentional with your focus on these habits. Push past any temporary feeling and see the bigger picture. The more wins you rack up, the more confidence you will have.

 

  • Stay Mindful: Integrate mindfulness into your daily life. Avoid going into “auto pilot”, which is your mindless default hard wiring. Walking, meditating, yoga, and being still can let clarity and intention bubble up, allowing you to move forward with focus and direction. Decompression allows you to approach things with ease, essentially slowing down to speed up. Healthy decisions are more natural to make when you are in a calm feeling state.

 

  • Adaptability: Welcome flexibility in the face of unpredictability. If your plans change, find alternative solutions. Being adaptable helps you maintain your course, even when challenges arise. Strict guidelines only set you up to fail in the long run. Use these guideline but be open to shifting as needed.

Raise Your Minimum + Clean Up Your Inputs (Alcohol, Calories, Choices)

  • This week, prioritize stability, not perfection or motivation.
  • Focus on raising your minimum standards, especially on days when you may not feel up to it. Example: tired but need to get some movement in? Set a reminder 2x this day to get a 20 minute walk in.
  • Your consistent, small choices will influence your clarity, energy, physique, and mindset.

Nutrition AMP UP – Dialing in for Fat Loss

If your goal is to achieve fat loss, maintain a manageable calorie deficit.

  • Your Calorie Starting Point: Calculate your target with bodyweight × 12 and aim to stay within ±150 calories daily. Consistency is key.
  • Along with tracking your protein on myfitnesspal (or an alike app), track your calories. Email me if advice is needed on the appropriate range.
  • Food Quality Matters: Emphasize whole, clean foods to minimize inflammation. Opt for one-ingredient foods whenever possible. But allow for deviations and enjoyment, by keeping your calories and protein as a non-negotiable. Allow for balance with food choices.

Why This Works:

  1. A sustainable deficit leads to consistent fat loss.
  2. It maintains hormonal balance and energy levels.
  3. It allows for easy tracking without obsession.

Best Protein Sources and meal planning guidance:

  • Best protein sources are animal proteins: Chicken, turkey, lean beef, pork, salmon, tuna, shrimp, white fish, whole eggs, egg whites, Greek yogurt, and cottage cheese.
  • Supplements for protein (if tolerated): Whey protein, plant-based protein (pea, hemp, rice), collagen (not counted as protein).Kick off your day with 30g of protein in Meal 1. Ensure every meal contains protein. Ask yourself: “What meal will keep me satisfied later?”
  • Limit snacking and aim for 3–4 solid meals to maintain blood sugar levels and control appetite.

Alcohol Influence on Body and Goals

Alcohol impacts:

  • Clarity
  • Hunger
  • Recovery
  • Training quality
  • Fat loss
  • Energy
  • Mindset

Reducing alcohol intake is a quick way to enhance your health.

What Alcohol Does:

  • Disrupts Sleep: Leads to poor recovery, worsened workouts, and increased cravings.
  • Dehydrates You: Lowers strength, energy, endurance, and brain function.
  • Impairs Cognition: Slows reaction times, clouds thinking, and reduces focus.
  • Increases Inflammation: Causes bloating, joint pain, slower recovery, and a higher risk of injury.
  • Blocks Fat Burning: Delays fat loss and hampers lean muscle growth.
  • Impacts Hormones: Raises cortisol levels, reduces growth hormone, and decreases stress tolerance.
  • Diminishes Next-Day Motivation: Dopamine levels drop, leading to mood dips after drinking
  • Bottom Line: Alcohol contradicts your goals of feeling strong, clear, and energized.

How to Manage Alcohol

  1. Set Your Intentions: Reflect on your reasons for making changes. Write them down to anchor your clarity.
  2. Discover Enjoyable Alternatives: Try sparkling water, herbal teas, mocktails, or kombucha, adaptogen drinks, CBD + drinks
  3. Plan Non-Drinking Activities: Engage in walks, fitness classes, game nights, coffee dates, or museum visits.
  4. Communicate Your Goals: Inform friends and family about your commitment to prioritizing yourself.
  5. Reflect and Reward: After 30 days, celebrate the benefits you’ve experienced. Reward yourself in ways that support wellness.
  6. Create Intentions: Decide when to drink based on what aligns with your best energy.

MOVEMENT: Strength Training + NEAT

  • As you worked on in week 1 schedule 3–4 strength sessions this week. Treat these as appointments, not suggestions.
  • Increase or keep consistent your NEAT (Daily Movement Outside the Gym)
  • Aim for 10,000 steps/day.

  1. Take your journal out and concentrate on how you want to feel, not merely on what you want to weigh or achieve.
  2. Foster that feeling but choosing actions each day that elicit those feelings. Write down those activities.
  3. Write your mission statement: Who do you want to be? How do you want to FEEL? Review daily and make decisions that foster those feelings and that person.
  4. Focus on ENJOYMENT, that is how you manifest results and stay in a positive mindset that leads to healthy choices.

MINDSET MOMENT: Raise Your Minimum

Define your baseline habits for low-energy days. Remember, a 70% effort is still progress.

Remember Consistency is so much more powerful than intensity.
